The Zero-Cost Baseline Protocol
Maximum longevity impact using only what nature and time provide — no spending required.
Protocol overview
A practical starting plan built around behaviors that can be done without buying supplements or devices. It prioritizes regular sleep, aerobic activity, strength and balance work, nutritious meals, tobacco avoidance, and routine preventive care. Evidence for individual habits varies by outcome, and no routine guarantees a longer life. This guide favors gradual changes that can be sustained, adapted to disability or chronic illness, and reviewed with a clinician when symptoms or medicines make exercise or diet changes more complex. Fasting, cold exposure, sauna use, and supplements are optional topics—not required steps or proven ways to clear senescent cells.
Time commitment: 5–8 hours. Complexity: Beginner. Cost level: Free.
Who this is for
People who want a low-cost, low-complexity place to start, including those who prefer to build daily habits before considering testing or products. Adapt the plan to current fitness, mobility, work schedule, caregiving, culture, and medical advice. People with chest symptoms, fainting, recent surgery, pregnancy, diabetes treated with glucose-lowering medicines, or a history of eating disorders should ask a clinician about suitable changes first.
Core principles
- Keep a regular sleep and wake schedule and allow enough time for sleep; most adults need at least seven hours, but individual needs vary.
- Build toward at least 150 minutes of moderate aerobic activity each week, such as brisk walking or cycling. Start with shorter, manageable bouts.
- Do muscle-strengthening activity at least two days each week, covering major muscle groups; use body weight, bands, or weights at a safe level.
- Include balance and mobility practice when useful, especially for people at risk of falls; adapt exercises to pain, disability, or clinician guidance.
- Choose a sustainable eating pattern with vegetables, fruit, legumes or other fiber-rich foods, and protein sources that fit personal needs and preferences.
- Avoid tobacco and keep alcohol within local health guidance; seek support rather than treating willpower as a health intervention.
- Use daylight and a consistent daily rhythm when practical. Morning light can support circadian timing, but a precise exposure window is not required.
- Treat fasting, cold exposure, and sauna as optional. They are not necessary for this baseline, and no evidence shows that they are required to extend lifespan.
- Change one or two habits at a time and track function, energy, and symptoms. Consistency and safety matter more than an idealized schedule.
- Review the plan weekly: note sleep regularity, movement, strength sessions, pain, and energy, then adjust one behavior at a time. A missed target is information about fit, not a reason to compensate with extreme exercise or restriction.
- Make the routine accessible: use seated or supported movement when needed, split activity into shorter bouts, and ask a clinician or physical therapist how to adapt around symptoms, disability, pregnancy, recent illness, or medication effects.

Schedule overview
Daily
- Choose a consistent wake time and allow adequate time for sleep.
- Take a short walk or add movement breaks that fit current ability.
- Eat regular, balanced meals; do not force fasting or skip needed food.
- Get outdoor daylight when practical and follow personal sun-safety needs.
Weekly
- Accumulate up to 150 minutes of moderate aerobic activity, increasing gradually from baseline.
- Complete two strength sessions for major muscle groups, with rest as needed.
- Add balance or mobility practice if relevant to goals, fall risk, or a rehabilitation plan.
- Review sleep, activity, pain, and energy; adjust the plan instead of adding more interventions.
